Your First Day Back In The Gym After Two Years Off

You have the membership, you are in the parking lot, and everyone in there looks like they know exactly what they are doing. Here is the twenty minute plan for that day.

You have the membership. You are in the parking lot. Through the glass, everybody in there looks like they know exactly what they are doing, and you cannot remember which machine is which.

Most people do not quit at this point. They just drive home and try again another day, and the other day never quite arrives.

So let us take the whole problem off the table. Here is what you do on day one. It takes twenty minutes and it does not go anywhere near the busy end of the gym.

The twenty minutes

Five minutes walking. Treadmill, or a lap of the floor. This is not the workout. This is you getting used to being in the building again.

Ten minutes, three movements. Two sets each, ten reps, with as much rest as you want between them.

  • Goblet squat, holding one light dumbbell at your chest
  • Dumbbell row, one arm at a time, knee and hand on a bench
  • Push up, on the floor or with hands on a bench if the floor is too much today

Five minutes walking. Then leave. On purpose. While it still feels easy.

Leave while it still feels easy

This is the part people fight me on, so I will say it plainly. On day one, walking out feeling like you could have done more is the goal, not a compromise.

The person who empties the tank on day one is sore for four days, and the soreness arrives right around the time day two was supposed to happen. Day one is not about the workout. Day one is about there being a day two.

About everyone watching you

They are not. I have spent two decades on gym floors and I can tell you exactly what the person on the next machine is thinking about, and it is their own set.

The first timer walks in intimidated and unsure where to start. That is not a character flaw, that is just what a new room feels like. It passes in about three visits, and it passes faster if the first visit was twenty easy minutes instead of an hour of guessing.

What day two through seven look like

The same twenty minutes. Same three movements. Two more times this week.

Do not add anything. Do not look up a program. Do not buy anything. Three sessions of the same simple thing, and then next week you add one set.

Train with a plan, not just harder. That is the difference between the person who is still going in March and the person who bought a January membership.

The seventy percent nobody mentions in the parking lot

While you are building the training habit, the food is doing most of the work. In The Transformer Method, nutrition is seventy percent of the result and training is twenty.

So while your gym plan stays deliberately boring for a few weeks, put your attention on eating. The free 5 Day Budget Nutrition Guide on this site gives you five days of meals and a grocery list to start with.

Twenty minutes. Three movements. Walk out early. That is day one, and day one is the only one you have to get right today.
